Power Nap Benefits: How to Nap Properly for Energy, Focus, and Long Covid Fatigue

If you have Long COVID fatigue, a daytime nap may help some people with sleepiness or exhaustion, but there is no single ideal nap length for everyone. If you cannot sleep, quiet wakeful rest can still be useful particularly as a way to stop activity and reduce stimulation although it should not be presented as equivalent to sleep or as a treatment for Long COVID.

The more useful question may not be “How long should I power nap?” but “What kind of rest leaves me feeling better rather than worse?”

Nap, Rest or Push Through?

There is a particular kind of Long COVID afternoon that many people will recognise.

You have already done something that would once have been completely ordinary. Maybe you showered, answered some emails, went to an appointment or spent an hour trying to concentrate.

Now it is 2pm and your body is asking you to lie down.

So you start negotiating with yourself.

Should I nap?

Will I wake up feeling better or with even worse brain fog?

If I sleep now, will I be awake at 3am?

What if I lie down for twenty minutes and accidentally wake up two hours later?

And if I cannot actually fall asleep, does lying there doing absolutely nothing even count as rest?

For healthy people, the internet has a beautifully simple answer: take a 10- or 20-minute “power nap” and wake up refreshed.

Long COVID is rarely that tidy.

For someone dealing with fatigue, unrefreshing sleep, dysautonomia, brain fog or post-exertional malaise, the aim may not be to “boost productivity” at all.

Sometimes the aim is simply to stop spending energy before the body starts demanding it back.

First: Long COVID Fatigue Is Not Just Sleepiness

This distinction changes almost everything.

Sleepiness is the feeling that you could fall asleep. A nap may help with that.

Long COVID fatigue can feel very different. People describe physical heaviness, weakness, cognitive exhaustion, flu-like malaise or a profound lack of energy that is not necessarily relieved by sleep.

Then there is post-exertional malaise (PEM), also called post-exertional symptom exacerbation (PESE), where symptoms become worse following physical, cognitive, emotional or social exertion. The worsening can be delayed, which means you may feel reasonably capable while doing something and pay for it later.

A nap might help you feel more alert.

It does not necessarily replenish whatever you experience as your limited daily capacity, and it should not be treated as permission to immediately do more.

Feeling more awake after a nap is not always the same as having more energy available.

That is an important distinction when you are trying to pace.

So, How Long Should You Nap?

There is no magic number.

Short naps are often recommended because they can improve alertness while reducing the chance of waking from deeper sleep. Research in healthy adults supports cognitive benefits from daytime napping, particularly for alertness, but the effects depend on factors including nap length, time of day, how sleep-deprived you are and whether you normally nap.

The familiar 10–20 minute power nap can therefore be a reasonable starting point if your aim is a brief daytime reset.

But it is not a biological rule.

Some people wake after twenty minutes feeling noticeably better. Others feel as though they have been hit by a bus.

That groggy, disorientated period after waking has a name: sleep inertia. Longer naps can make it more likely because you may wake from deeper sleep, but research shows that short naps do not guarantee you will avoid it either.

If you regularly wake from naps feeling much worse, that information is more useful than an internet rule telling you that twenty minutes is “optimal.”

A practical starting point

If you want to experiment with napping, try a short rest or nap earlier in the afternoon and pay attention to three things:

How do I feel immediately afterwards?

How do I feel a few hours later?

What happens to my sleep that night?

Those three answers tell you far more about whether the nap is working for you than the number on the timer.

What If 20 Minutes Is Nowhere Near Enough?

This is where Long COVID advice needs to acknowledge reality.

Some people are not taking a cute lunchtime power nap before returning to their desk refreshed.

They are profoundly exhausted.

You may need an hour. You may occasionally sleep for two. During a severe period of illness, your body may simply not cooperate with a carefully designed twenty-minute schedule.

That does not mean you have failed at napping.

Longer naps are more likely to involve deeper stages of sleep and can produce more sleep inertia after waking. They may also interfere with night-time sleep in some people, particularly when taken later in the day.

But the answer is not automatically to force yourself awake when you are struggling to stay conscious.

Instead, look for your own pattern.

If a longer afternoon sleep consistently leaves you awake half the night, it may be worth discussing the pattern with a clinician or sleep specialist and experimenting with timing.

If you sleep for an hour and still sleep normally at night, your situation is different.

The goal is not to become good at power napping. The goal is to understand what your body does with rest.

What If You Lie Down but Cannot Sleep?

Then you rested.

That sounds almost too obvious, but it matters.

People with Long COVID can become strangely competitive with themselves about rest. If they lie down but do not sleep, they may feel they “wasted” the opportunity.

You haven’t.

There is a growing body of research into quiet wakeful rest — periods with little external stimulation when someone remains awake rather than sleeping. Studies have particularly examined what happens to memory after learning, and systematic reviews suggest that quiet wakeful rest can support memory consolidation compared with continued stimulation or new information, although results are not identical across every study.

That does not mean twenty minutes lying in a dark room has been proven to treat Long COVID fatigue.

It means sleep is not the only reason a period of doing very little might have value.

For someone pacing Long COVID, there is an even simpler argument: if you stop reading, talking, scrolling, walking, working and processing information for a while, you have temporarily stopped doing those energy-demanding activities.

You don’t have to achieve sleep for that pause to exist.

I like to think of the difference this way:

Sleep is sleep. Rest is rest. Both can be useful, but they are not the same thing.

The Accidental “Rest” That Isn’t Really Rest

This is worth thinking about because many of us do it.

You lie down because you are exhausted.

Then you pick up your phone.

You check one message.

That becomes Reddit.

Then the news.

Then a Long COVID study somebody posted.

Then you are trying to understand a discussion about microclots, viral persistence and T-cell exhaustion while simultaneously replying to somebody about whether their heart rate is normal.

Physically, you are horizontal.

Your brain may disagree that this is rest.

For some people with Long COVID, cognitive activity itself can be tiring. If that describes you, experimenting with periods of genuinely low-input rest may be more useful than simply moving your screen from the sofa to the bed.

That does not require meditation.

It does not require a special app.

And you do not have to “clear your mind.”

You can simply stop feeding it new things for a little while.

Should You Nap Before You Crash?

This may be the more interesting question for people with PEM.

Many of us learn to rest only when the body gives us no alternative.

We stop when we are already dizzy, foggy, shaky, weak or completely drained.

But pacing is partly about recognising that waiting until you feel terrible may mean you have already done too much.

A planned rest period before or between demanding activities can therefore be different from collapsing afterwards.

Imagine you have a medical appointment at 3pm. The appointment itself is not the only exertion. There may be showering, getting dressed, travelling, sitting upright in a waiting room, explaining your medical history, concentrating on what the doctor says and then travelling home.

Resting beforehand does not guarantee that you will avoid PEM.

But it may make more sense than filling every available hour before the appointment simply because you happen to feel relatively okay.

This is also why feeling better after a nap can occasionally become a trap.

You wake up and think: Great. I’ve got some energy back. So you do the washing, answer emails and cook dinner. Then tomorrow arrives.

For people susceptible to PEM, a temporary improvement in alertness should not automatically be interpreted as a larger energy envelope.

Nap, Rest or Push Through?

Try replacing that question with:

What does my body need from the next 30 minutes?

If you are genuinely sleepy, sleep may be what you need.

If you are exhausted but wired and unable to sleep, a period of quiet rest may be more realistic.

If you are feeling relatively well but know you have already used a lot of energy, a planned break may help you avoid automatically filling the space with another task.

And sometimes you will choose to keep going because something matters to you.

Pacing does not mean constructing a perfectly controlled life in which you never exceed your limits. Real life contains children, work, appointments, relationships and things we choose to spend energy on because they are worth it.

The useful part is learning the consequences.

Try a Nap Experiment Instead of Following a Nap Rule

If you have brain fog, do not turn this into another complicated health spreadsheet.

For a week or two, record just four things:

Time: When did I rest?

Type: Slept / rested awake.

Length: Roughly how long?

Afterwards: Better / same / worse.

If night-time sleep is a problem, add one more:

Night sleep: Better / same / worse.

You may discover that fifteen minutes helps.

You may discover that thirty minutes makes you horribly groggy.

You may discover that sleeping doesn’t help much but forty minutes lying quietly before dinner does.

Or you may discover that daytime naps consistently make night-time sleep worse.

There is no prize for producing the scientifically perfect nap.

The useful result is discovering your pattern.

The Bottom Line

Power naps have genuine science behind them. In healthy adults, daytime naps can improve alertness and aspects of cognitive performance.

But Long COVID changes the question.

If you live with persistent fatigue, brain fog, poor sleep or PEM, you are not necessarily trying to squeeze another productive hour out of your afternoon. You may be trying to manage limited and unpredictable capacity without making tomorrow worse.

A short nap may help. A longer sleep may sometimes be necessary. Quiet wakeful rest may be useful when sleep does not come.

None is a treatment for Long COVID, and no particular nap length has been proven to prevent PEM.

So instead of asking whether you are napping “properly,” ask something more useful:

Did this kind of rest leave me better, the same or worse later today and tomorrow?

That is the experiment that matters.
